Unlike traditional calorie counting, IIFYM is a flexible dieting approach that focuses on meeting macronutrient targets rather than restricting specific foods, making it easier to adhere to a nutrition plan while still enjoying a varied diet.

The calculator first estimates your Basal Metabolic Rate (BMR) using the Mifflin-St Jeor equation, widely regarded as the most accurate formula for predicting resting energy expenditure. Your BMR is then multiplied by an activity factor (from 1.2 for sedentary to 1.9 for very active) to calculate your Total Daily Energy Expenditure (TDEE). Based on your weight goal, the calculator adjusts your TDEE — subtracting calories for weight loss or adding calories for weight gain. Finally, your target calories are split into macronutrients according to your chosen macro distribution, with protein and carbohydrates providing 4 kcal per gram and fat providing 9 kcal per gram.

The calculator offers four macro splits: Balanced (30% protein, 40% carbs, 30% fat), Low Carb (40% protein, 20% carbs, 40% fat), High Protein (40% protein, 30% carbs, 30% fat), and Keto (25% protein, 5% carbs, 70% fat). These align with the USDA Dietary Guidelines which recommend 10-35% of energy from protein, 45-65% from carbohydrates, and 20-35% from fats. You can also choose from seven goal options ranging from extreme weight loss (1 kg/week) to extreme weight gain (1 kg/week), based on the principle that approximately 7,000 kcal equals one kilogram of body fat.
